Simple Routine for ADHD Adults

Here is a comprehensive, yet simple plan for ADHD adults whose symptoms include being unable to finish tasks and moving from one idea to another.

The “Finish-Line” Blueprint

For ADHD adults who start everything, finish nothing, and chase every new idea
(Keep this one-page summary on your desk; check boxes daily.)

1. Capture – Stop the Idea-Tsunami (5 min)

  • One inbox only: voice memo app or pocket notebook.
  • Rule: every spark must land here within 30 s – no exceptions.
  • End-of-day: move inbox items to a “Later List” (digital note).
Purpose: brain dumps so working memory is free to finish the current task.

2. Pick – Choose Today’s Single Win (2 min, morning)

Ask: “If I only finish one thing, what would make the day a success?”
Write it on a Post-it and stick it eye-level on monitor.
One visible target beats a 20-item to-do list for ADHD brains.

3. Slice – Turn the Win into a 15-Minute “Egg”

  • Break task until first step feels boringly small (≤15 min).
Example: “Write report” → “Open laptop & type bullet outline for 15 min.”
  • Say out loud: “I’m just cracking the egg.” lowers overwhelm.

4. Sprint – 25-Minute Timer + Body Double (30 min total)

  1. Set phone timer 25 min (Pomodoro).
  2. Body-double: sit in a quiet co-working space (even a library corner).
  3. Phone face-down, inbox closed, only the egg task allowed.
  4. When timer rings, 5-min movement break (walk, stretch, water).
One sprint = 30 min; schedule two back-to-back each morning when dopamine is highest.

5. Park – Handle New Ideas Without Losing Flow (30 s)

Mid-sprint brain chirps: “I should research keto bread!”
  • Park it: jot on a sticky note, slap it on a “Parking Lot” page.
  • Promise your brain: “Review at 3 pm.” (research shows this reduces intrusion frequency).
→ Return to sprint immediately; novelty craving is satisfied by the note.

6. Score – Visible Finish Line (2 min, evening)

  • Did the Post-it win happen?
    – YES = big ✔ in red marker on a wall calendar.
    – NO = write why in 3 words (e.g., “meeting over-ran”) → data for tomorrow’s plan, not self-blame.
Visual streaks trigger reward circuits and build momentum.

7. Batch – Process the Parking Lot (10 min, 3 pm)

  • Open Later List & Parking Lot together.
  • 3-D filter:
    1. Do (≤2 min),
    2. Defer (add date),
    3. Delete (most ideas lose shine).
→ Keeps shiny-object pile <20 items; prevents clutter guilt.

8. Fuel – Daily Micro-Habits That Make the System Work

Habit When ADHD Reason
10-min tidy Before bed Wakes to clear space → fewer distractions
20 g protein breakfast Within 1 h wake Stabilizes glucose → better focus
Daylight 10 min Morning Anchors circadian rhythm → easier timer adherence
Exercise 15 min After lunch Boosts dopamine for afternoon sprint

9. Weekly Reset – Keep System Fresh (Friday 30 min)

  1. Count calendar ✔’s; aim ≥4 out of 5 work-days.
  2. Archive Later List; move 2 coolest ideas into next week’s possible wins.
  3. Pre-pick Post-its for coming week → decisions made before Monday morning dopamine dip.

10. Support – Don’t DIY Alone

  • Accountability buddy: text photo of daily Post-it & evening ✔.
  • Medical: if <50 % days are wins for 2 consecutive weeks, revisit meds or dosage with prescriber.
  • Coaching: 2–3 sessions with an ADHD coach to customize slices & sprint lengths.

One-Page Cheat-Sheet (print & laminate)

  1. Capture idea → inbox
  2. Morning: choose ONE win → Post-it
  3. Slice win to 15-min egg
  4. 25-min sprint + 5-min break (×2)
  5. Park new thoughts on sticky → 3 pm batch
  6. Night: red ✔ or 3-word reason
  7. Friday reset
Stick to the system for 14 days—most adults see first finished projects within two weeks. Most ADHD Adults find this routine helpful.
